The supplement aisle runs on confident claims: this one boosts energy, that one balances hormones, another clears your skin. Most of those claims rest on far thinner evidence than the packaging suggests. You do not need a science degree to see through it, just a few questions and a sense of which studies actually count. This guide shows you how to read supplement research the way we do.

Why supplement claims need a skeptical eye

Supplements are sold, and marketing reaches for the most flattering study it can find. Several things make that easy:

  • Company funding. Studies paid for by the maker are more likely to report a benefit.
  • Small, short trials. A study of a few dozen people over a few weeks can throw up a result that vanishes in a larger one.
  • Surrogate outcomes. A supplement may nudge a blood marker without changing how you feel or your risk of illness.
  • Marketing outpaces evidence. A whole campaign can be built on one hopeful study while the fuller picture is far more modest.

This is why the same supplement can be a "breakthrough" on a label and a shrug in a systematic review. Reviewers rate how much to trust a body of evidence using GRADE, downgrading for risk of bias, inconsistency between studies, imprecision, indirectness and publication bias (Am J Epidemiol, 2024), which is exactly the scrutiny a single flattering trial has not been through. Questions to ask about a supplement study

You can pressure-test almost any claim with a short checklist.

Ask Why it matters
People, or just cells and animals? Lab results often do not translate to real bodies
Placebo group, or none? Without a comparison, you cannot separate effect from expectation
How many people, for how long? Small, short studies mislead
A real outcome, or a surrogate marker? Moving a marker is not the same as helping you
Who funded it? Seller-funded studies deserve extra caution
Has it been repeated? Trustworthy findings show up more than once

Strong versus weak, with examples

Evidence sits on a spectrum, and it helps to see where familiar supplements fall. Creatine is one of the better-studied supplements, with consistent findings across many trials. Vitamin D has a reasonable case, especially for correcting a genuine deficiency. By contrast, collagen is a good example of marketing running ahead of the evidence, and many popular products sit on a single small study or none at all. Magnesium lands in the middle: helpful for some uses, modest evidence for others. The point is not that supplements never work, but that the strength of the case varies enormously, and the label rarely tells you which.

Red flags in the marketing

A few signals reliably mark a weak claim dressed up as a strong one:

  • "Clinically proven" with no study you can actually check
  • Results from one small study, presented as settled fact
  • Proprietary blends that hide how much of anything you are getting
  • Testimonials and before-and-after stories in place of trials
  • Vague promises to detox, boost, balance or supercharge

It tests real people rather than cells or animals, compares against a placebo group, includes enough people for long enough, measures an outcome that matters to you, and is not funded by the company selling the product. It is a stand-in marker measured instead of the thing you care about, like a blood level rather than whether you feel better or avoid illness. A supplement can move a surrogate marker without making any real difference to your health, so it is worth asking what a study actually measured.

Which supplements have strong evidence for women?

The picture varies by supplement. Creatine and vitamin D for deficiency are among the better-studied, while many popular products rest on thin or marketing-led evidence. The honest answer is that most people get more from food and sleep than from a supplement, and testing before supplementing beats guessing.
